Thanks for trusting me with your athlete. At the middle school level, our goal isn’t lifting heavy weights — it’s building strong movement patterns, speed, confidence, and injury resistance. Everything we do is age-appropriate, safe, and focused on long-term athletic development.
Here’s what a typical 1-hour session looks like 👇
1. Dynamic Warm-Up (10 minutes)
Purpose: Prepare the body, prevent injuries, and wake up coordination
We start with movement, not stretching on the ground.
Light jogs, skips, and shuffles
Arm circles, leg swings, hip openers
Core activation (planks, dead bugs)
Coordination drills (high knees, quick feet)
🧠 Why this matters:
This increases blood flow, improves mobility, and teaches the body how to move correctly before we add speed or strength.
2. Speed & Agility Training (15 minutes)
Purpose: Teach kids how to move fast the RIGHT way
This is short, fun, and high quality — never exhausting.
Sprint technique (how to accelerate properly)
Short sprints (5–20 yards)
Change-of-direction drills
Reaction games (responding to visual or verbal cues)
⚡ Why this matters:
Speed is mostly about technique and coordination at this age. Learning this now gives them a huge advantage later.
3. Strength Training (20 minutes)
Purpose: Build strength using bodyweight and light resistance
We focus on movement quality, not how much weight they lift.
Lower Body
Squats
Lunges
Step-ups
Upper Body
Push-ups
Resistance band rows
Medicine ball throws
Core
Planks
Side planks
Anti-rotation exercises
💪 Why this matters:
Strong muscles protect joints, improve posture, and support speed and jumping — without stressing growing bodies.
4. Conditioning Through Games (10 minutes)
Purpose: Build endurance while keeping kids engaged
Instead of boring running laps, we use:
Relay races
Competitive team games
Athletic challenges
🏃 Why this matters:
Kids work harder when they’re having fun, and this keeps conditioning sport-specific and enjoyable.
5. Cool Down & Recovery (5 minutes)
Purpose: Help the body recover and reinforce good habits
Light jogging or walking
Stretching major muscle groups
Breathing exercises
🧘 Why this matters:
This helps with flexibility, recovery, and teaching athletes how to take care of their bodies.
